Program Approach

  1. Weeks 1–4: Foundation phase. Hip mobility, corrective exercise for knee valgus, movement pattern work. Caloric deficit of 400 kcal/day set by nutrition coach. Total body training 3x/week.
  2. Weeks 5–8: Strength phase. Progressive overload on squat, deadlift, horizontal push/pull. Calories adjusted as weight dropped. Added 1 conditioning session/week.
  3. Weeks 9–12: Peak phase. Tested 1RMs, pushed intensity. Body composition scan at week 12. Transitioned to maintenance nutrition protocol.

Program Approach

  1. Phase 1 (weeks 1–6): Single-leg strength balance work. Terminal knee extensions, split squats, step-ups, hip abductor loading. No impact. Weekly quad strength testing.
  2. Phase 2 (weeks 7–12): Progressive loading. Bilateral squats and deadlifts introduced. Running gait analysis. Walk-run intervals began at week 10 when quad deficit dropped below 10%.
  3. Phase 3 (weeks 13–16): Return-to-run build. Running volume from 2 miles to 8 miles/week. Maintained 2x strength sessions. Race simulation run at week 16.

Program Approach

  1. Nutrition first: Destiny set calories at 2,600/day, 200g protein, macro split built around training days vs rest days. MyFitnessPal tracking started week 1.
  2. Strength block: Emphasis on hip hinge pattern and posterior chain development. Romanian deadlifts, trap bar work, single-leg RDLs, and conventional deadlift technique sessions before loading.
  3. Progressive overload across 12 weeks. Deadlift tested at weeks 4, 8, and 12 with video review each time.
