I want to start with a confession: nutrition science is genuinely complicated, and the influencer version of it is almost entirely wrong. After getting a degree in kinesiology, completing my NSCA-CSCS, and holding a Precision Nutrition Level 2 certification, my understanding of what drives muscle gain has become simpler - not more complex. Here's what the research actually shows, without the noise.
Protein is the non-negotiable. Every other nutrition variable for muscle gain is secondary to consuming enough protein. The current research consensus for people actively training to build muscle is 1.6 to 2.2 grams of protein per kilogram of bodyweight per day - roughly 0.7 to 1 gram per pound. For a 180 lb person, that's 126 to 180 grams per day. Most people are getting half that. If you only change one thing about your nutrition, make it hitting your protein target every single day.
Calories have to support the goal. You cannot build muscle in a significant caloric deficit. Muscle protein synthesis requires energy beyond maintenance. A modest caloric surplus - 200 to 350 calories above maintenance - is sufficient for most people to build muscle while minimizing unnecessary fat gain. Bigger surpluses ('dirty bulking') tend to produce more fat gain than incremental muscle gain, which means the subsequent cut erases much of what was gained. Eat slightly more than you burn. Not dramatically more.
Meal timing matters less than total daily intake, but it's not completely irrelevant. Distributing protein intake across 3–5 meals across the day (rather than getting all your protein in one sitting) appears to stimulate muscle protein synthesis more effectively than skewing protein heavily toward one meal. This isn't about the mythical 'anabolic window' - the 30-minute post-workout window is not as critical as total daily intake - but spreading protein intake evenly is a reasonable habit.
Carbohydrates are not the enemy. For people training hard, carbohydrates are the primary fuel for resistance training. Cutting carbs dramatically impairs training performance, which impairs the stimulus for muscle growth. Complex carbohydrates - rice, potatoes, oats, fruit - timed around training sessions support workout quality and recovery. The low-carb-for-muscle-gain trend is not well-supported by the research for non-sedentary people.
Creatine monohydrate is the one supplement with robust evidence. It's inexpensive, safe, and consistently shown to increase strength output and muscle mass in resistance-trained individuals in randomized controlled trials. 5 grams per day, no loading phase required. Nothing else in the supplement industry has anywhere near this level of evidence. Protein powder is convenient but is just food - whey concentrate, isolate, or plant-based options are all effective ways to hit your protein target if whole food sources are impractical.
The boring truth is that muscle gain is slow, and nutrition's primary job is to not get in its way. Most natural athletes can gain 0.5 to 1.5 lbs of lean muscle per month when training and nutrition are dialed in. That's it. The people promising 10 lbs of muscle in 30 days are selling you something. Build the foundation - consistent protein, modest caloric surplus, quality training stimulus, adequate sleep - and the muscle comes. Slowly, steadily, and permanently.
